About the 16-Week Improve 5Km Run (Beginner)
A 16-week plan to run a strong 5K, written for the Beginner level. It starts where you are, adds load gradually and mixes easy running with targeted sessions so you peak on race day.
Pick this quest if you can run 20–30 minutes without stopping and want to reach this distance comfortably. If that sounds too easy or too hard, choose a different level of the same goal below.
How the plan is structured
| Phase | When | Focus |
|---|---|---|
| Base | Weeks 1–6 | Easy aerobic running and strength work. Most runs at a conversational pace. |
| Build | Weeks 7–11 | Longer long runs plus one quality session a week: tempo, intervals or race-pace segments. |
| Peak | Weeks 12–14 | The longest long runs and the most race-specific sessions of the plan. |
| Taper | Weeks 15–16 | Volume drops, a little intensity stays, so you start fresh and sharp. |
What a typical week looks like
- 3–4 runs a week.
- Mostly easy runs at a pace where you can talk.
- One session with short pickups or a gentle tempo.
- A weekly long run that peaks at about 6–8 km.
